Lower back, hips, knees and ankles
Warrior III: Wall
The most accessible version: your lifted foot rests against the wall, removing all balance demand while building single-leg strength and spinal alignment.
How to do it
- 1
Stand a stride in front of a wall, facing away
Close enough that a foot placed behind you can reach it at roughly hip height.
- 2
Hinge forward and press one foot into the wall
Send the hips back, lower the chest, and press the sole of the back foot flat into the wall. The wall now carries part of your weight, so balance is not the challenge here.
- 3
Make one long line from that heel to your head
Press back through the wall foot and forward through the crown. The spine stays long instead of rounding.
- 4
Keep the standing knee softly bent
Knees soft, with the weight through the whole foot. Hands can reach forward or rest on a chair in front of you.
- 5
Hold for twenty to forty seconds, then change sides
Step out carefully, stand tall for a breath, then set up on the other leg.
What to watch for
Pushing so hard into the wall that the lower back takes over and the lifted hip rolls open toward the ceiling. Press just enough to feel steady, and keep both hip points facing the floor.

Before you try it
Move within a range that stays comfortable. Stop if this brings on sharp pain, dizziness, or symptoms that travel down an arm or a leg, and speak to a clinician before repeating it.
